Why this drill works

Distance running builds aerobic base but doesn't produce match fitness. Football fitness is interval-based — short explosive efforts followed by partial recovery, repeated for 90 minutes. The match-realistic interval format replicates this by enforcing 90 seconds of mandatory high intensity (both teams press, no walking) followed by 30 seconds of walking recovery. After 8 rounds, players have completed the high-intensity work equivalent of a full match in 20 minutes, while maintaining the game context that makes the fitness transferable.

How to run it

  1. Set up a large-sided game — 8v8 minimum. Normal 11v11 rules.
  2. Explain the protocol: 'GO = 90 seconds, press hard, no walking. REST = 30 seconds, walk wherever you want.'
  3. Start stopwatch. Call 'GO' — both teams play at maximum intensity. No walking rule: anyone caught walking during a GO period is flagged.
  4. At 90 seconds: call 'REST'. Players walk. Ball stays where it is or is retrieved to the nearest player.
  5. At 120 seconds (30s rest done): call 'GO' again. Ball in play from where it stopped.
  6. Run 8 complete rounds (8 × 90s work + 8 × 30s rest = 16 minutes active time).
  7. Finish with 5 minutes of free play at the players' own pace.
