◆Why this drill works
Functional strength — the muscular capacity to challenge for headers, hold off defenders, and maintain sprint mechanics under fatigue — is built through body-weight circuits. This football-specific circuit uses the ball in each station to maintain technical engagement while building the physical qualities that reduce injury risk and improve match performance.
▦The drill in three phases
▶How to run it
- Four stations, 45 seconds work/15 seconds transition: 1) Squat-and-receive (squat, then receive a thrown ball and pass back). 2) Lateral step-and-pass (step left/right over a cone, receive and pass). 3) Lunge-and-head (forward lunge, stand, head a gently served ball). 4) Core bridge hold with ball (plank position, one hand on ball).
- Three rounds. Coach demonstrates each station before the circuit begins.
- Maintain effort through round 3 — most fatigue in a circuit comes in the final round.
- After the circuit: ball mastery for 5 minutes as active recovery.
✦Coaching points
Praise when you see
- Full range of motion on each station — partial reps produce partial adaptation
- Maintaining good form in round 3 — form breakdown is the injury risk
Correct when you see
- Players rushing the rest periods — 15 seconds transition is necessary
- Station 3 head contact: ensure the serve is gentle and at appropriate height
